What you need

The Purposeful Stroll — Brisk
Faster than a walk, slower than a jog. Arms pumping. This is the warmup but it is also cardio. You are allowed to feel it.
The Slow Sink
The full version this time — no chair behind you unless genuinely needed. Lower slowly, hold one second at the bottom, rise with control. These are your legs reminding you they exist.
Modification: Chair behind you as a tap target. Partial range of motion. Any depth with control counts.
Belly Touches or better
Whatever your current pushup level is — counter, couch, or floor. Progress from where you were in Workout 3 if possible. One more rep. One lower surface. Something slightly harder than last time.
Modification: Stay at the same surface level as last time. Consistency beats progression that causes strain.
Grocery Bag Walks — Long Version
Same as before but heavier if possible and 30 steps each direction. Laundry detergent jugs, a backpack with books, whatever challenges your grip and posture for 30 steps. Put it down. Shake your hands. Go again.
Modification: Lighter weight or shorter distance. 10 steps with good form beats 30 steps with shrugged shoulders.
The Flamingo into The Slow Bow
Balance on one foot for 10 seconds. Then without putting the foot down hinge into The Slow Bow — reach toward the floor, come back up. 5 reps. Switch legs. Balance then strength in one sequence.
Modification: Separate the two exercises — balance first, then hinge. Or hold a wall during the hinge portion. Either is correct.
Lap the Stairs — Finisher
Up and down your stairs or step 8 times. Brisk pace. Railing available. This is the end of the workout. Leave something on the floor.
Modification: Reduce to 4 times or use a single step for alternating step-ups. The elevated heart rate at the end of a workout is the goal.
The Everything Stretch
3 minutes slow walking. Stretch whatever is talking loudest — hip flexors, quads, chest, shoulders. Drink water. Press the button.
