The Final Boss

The Purposeful Stroll into Kitchen Parade
3 minutes outside walking briskly. 2 minutes inside Kitchen Parade with knees high. Total 5 minutes. You are preparing everything. Everything is about to be used.
The Slow Lean Forward
The most important posterior chain exercise in the library. Two months ago this may have been unfamiliar. Today it should feel like something you know how to do. Lower 3 seconds. Drive hips forward to rise. Feel the hamstrings.
Modification: Reduce range of motion. Wall support with one hand. The hinge pattern with a flat back is the whole exercise — depth is secondary.
The Push Pull Superset
3 supersets — 10 Belly Touches or Full Send immediately followed by 10 Lawnmower rows on each side. No rest between the push and the pull. Rest 60 seconds between supersets. Pushing and pulling in the same superset balances your chest and back simultaneously.
Modification: Rest fully between push and pull. Do them as separate exercises. Either version is the complete workout.
The Around Situation
Hold one jug with both hands. Make a large controlled circle around your body — up one side, over the head, down the other. Go slow. Mobility and stability in one move. 5 circles each direction.
Modification: Use a lighter bottle. Make a smaller circle — stop at shoulder height rather than overhead if shoulder mobility is limited.
The One Leg Situation into Hip Pops
3 sets: 10 Slow Bows each leg immediately followed by 15 Hip Pops. Single leg work first, bilateral glute work second. Your posterior chain gets the full treatment in sequence.
Modification: Rest between exercises. Reduce reps. Do each separately. Both are complete exercises on their own.
THE BENCHMARKS — Three Personal Bests
This is your month-end check-in. Three exercises. One maximum effort each. Time them. Count them. Write them down. The Invisible Chair — one maximum hold. The Flamingo eyes closed — one hold each foot. Full Send floor pushups — maximum reps in one set.
Modification: Any version of each benchmark at any level is valid. The Invisible Chair at any angle. The Flamingo with eyes open. Modified pushups from the counter. The number is your number. Write it down.
The Month Two Finish
3 full minutes. Walk it out. Stretch everything that is talking. Hip flexors, quads, chest, shoulders, triceps. Drink water. Sit down intentionally. Look at your benchmark numbers. They are real. Then press the button. Fine. You did two months of this. That is a real thing that happened.
