Ankle Orbits and Hip Circles
Sit on a chair or stand holding a wall. 10 slow circles each ankle in both directions. Then stand and make 10 slow hip circles each direction. You are warming up the joints most responsible for balance.
The Flamingo — Progressive
Start with eyes open and arms out. Hold 15 seconds. If easy, close your eyes for 5 seconds of each hold. If that is easy, hold a light bottle in both hands at chest height while balancing.
Modification: Eyes open. Arms out. 10-second hold. Any hold on one foot at any duration is the complete exercise.
The Slow Bow — With Reach
Regular Slow Bow but at the bottom of the hinge reach your hand all the way to the floor or as close as you can get. The full range of motion adds hamstring flexibility to the balance work.
Modification: Eyes open with wall support. Reduce forward lean — hinge only until you feel the hamstring. No floor touch required.
The Side Leg Lift
Stand tall near a wall. Lift one leg directly out to the side — not forward, directly sideways — to about hip height. Hold one second at the top. Lower slowly. Builds the hip abductors that stabilize your pelvis when you walk.
Modification: Use the wall for support throughout. Reduce height of lift. Any sideways elevation with a controlled lower is the complete exercise.
Tightrope Time — Eyes Closed
Regular Tightrope Time heel-to-toe walking. Then try two steps with eyes closed before opening them again. Stay near the wall. Forces your proprioceptive system to work. This is hard. It is supposed to be hard.
Modification: Eyes open throughout. Standard Tightrope Time. The eyes-closed progression comes when eyes-open is stable.
The Flamingo — With Arm Press
Stand on one foot. Hold a light bottle in both hands at chest height. Slowly press the bottle overhead and bring it back down while maintaining your balance.
Modification: Hold the bottle still at chest height while balancing — no press. Just the single leg stance with weight held is the exercise.
The Standing Balance Stretch
Stand on one foot during your cool-down stretches — quad stretch, shoulder roll, neck stretch. Everything is on theme. 3 minutes. Notice if you need the wall less than when you started.
